Injury prevention in CrossFit: the basics

CrossFit combines high-intensity interval training with functional movements that include weightlifting, gymnastics and endurance training. However, the variety of workouts and the high intensity carry an increased risk of overuse injuries and acute injuries, especially in the shoulders, knees, hips and lower back. Targeted prevention training strengthens the body, improves technique and promotes long-term performance.

What can you do yourself?

1. Functional strength training for CrossFit athletes

Trunk stability for complex movements:

  • Barbell roll-outs
    • Aim: Improve trunk stability in dynamic movements.
    • Execution: Kneel in front of a barbell with plates. Roll the barbell slowly forward without letting your lower back sag.
    • Repetitions: 3 sets of 10.

‍

  • Weighted plank with shoulder taps
    • Aim: Strengthen the trunk muscles and improve stability.
    • Execution: Get into the plank position with a weight on your back. Alternately tap the opposite shoulder with one hand.
    • Repetitions: 3 sets of 12 per side.

Explosive strength for dynamic workouts:

  • Power cleans with a focus on technique
    • Aim: Develop explosive strength and clean movement sequences.
    • Execution: Pull the barbell explosively from the floor to shoulder height. Keep a stable hip and trunk position.
    • Repetitions: 4 sets of 5 with moderate weight.
  • Box jumps with landing control
    • Aim: Improve jumping power and landing control.
    • Execution: Jump explosively onto a box and land stably. Step back down slowly.
    • Repetitions: 3 sets of 10.

Leg and hip strength for complex movements:

  • Overhead squats with a barbell
    • Aim: Improve leg and trunk strength as well as mobility.
    • Execution: Hold a barbell overhead. Go into a deep squat and keep the barbell stable.
    • Repetitions: 4 sets of 6.
  • Bulgarian split squats with added weight
    • Aim: Strengthen the legs one side at a time and stabilise the hip.
    • Execution: Place one foot on a bench behind you. Hold dumbbells and perform controlled squats.
    • Repetitions: 3 sets of 8 per leg.

2. Mobility and flexibility

Mobility exercises for CrossFit athletes:

  • Deep squat stretch with a resistance band
    • Aim: Improve hip and ankle mobility.
    • Execution: Attach a resistance band to a fixed point and around your hip. Go into a deep squat and hold the position for 30 seconds.
    • Repetitions: 3 sets.
  • Thoracic spine rotation with weight
    • Aim: Promote thoracic spine mobility for overhead movements.
    • Execution: Hold a light weight in one hand and kneel down. Rotate your upper body and extend the weight upwards.
    • Repetitions: 3 sets of 8 per side.

3. Sport-specific technique training

Technique drills for complex movements:

  • Kipping pull-ups with progression
    • Aim: Improve shoulder strength and kipping technique.
    • Execution: Start with controlled swinging movements. Increase the intensity until you can perform fluid kipping pull-ups.
    • Repetitions: 4 sets of 10.
  • Thrusters with a barbell
    • Aim: Combine squat and overhead press for full-body strength.
    • Execution: Perform a front squat. Press the barbell overhead out of the squat movement.
    • Repetitions: 4 sets of 8.

Explosiveness and stability:

  • Wall ball shots
    • Aim: Full-body strength and conditioning.
    • Execution: Hold a medicine ball and go into the squat. Throw the ball explosively at a target mark on the wall.
    • Repetitions: 3 sets of 15.
  • Overhead walking lunges
    • Aim: Improve trunk stability and leg muscles.
    • Execution: Hold a barbell overhead. Perform controlled lunges.
    • Repetitions: 3 sets of 12 per leg.

4. Recovery and prevention

  1. Foam rolling for the shoulders, legs and lower back
    • Promotes blood flow and releases tension.
  2. Dynamic stretching before workouts
    • Focus on the hips, shoulders and thoracic spine.
  3. Massage and mobilisation after training
    • Reduces muscle fatigue and improves recovery.
